Is Paneer Good for Muscle Gain and Weight Loss? Real Numbers, Portions and Better Picks

Paneer protein per 100g, how much to eat a day, and which paneer dishes fit fat loss or muscle gain. Honest numbers for Indian vegetarian gym-goers.

Paneer is the first protein most vegetarian Indians reach for once they join a gym. It is a good food, but easy to overeat, expensive for the protein it gives, and very different in a tikka than in a rich gravy.

Below: the real numbers, how much to eat, and which paneer dishes give you the most protein for your calories. All food numbers come from our Indian food database.

What is paneer, exactly?

Paneer is fresh cheese made by curdling hot milk with an acid such as lemon juice or vinegar, then draining off the liquid whey and pressing the curds. Because the whey drains away (ICMR-NIN describes whey as a by-product of cheese or paneer), what stays behind is mostly the milk's fat and its casein-type protein. That is why paneer is rich in both.

How much protein is in paneer per 100g?

Per our database, paneer, 100g raw: 260 calories, 18g protein, 3g carbs, 20g fat, about ₹50.

The number that matters most is the fat. 20g of fat at 9 calories per gram is 180 calories, or about 69% of the total. Only about 28% of paneer's calories come from protein. That makes paneer a fat-plus-protein food, not a lean protein like chicken breast or soya chunks.

Paneer made from toned or skimmed milk ("low-fat paneer") has less fat and fewer calories, but values vary a lot by brand and dairy. Read the label on your packet rather than trusting a number from the internet.

Is paneer good for muscle gain?

Yes. Building muscle needs progressively harder training and enough total protein. Paneer helps with the second.

Dairy protein is complete, with all the essential amino acids. ICMR-NIN's 2024 dietary guidelines list paneer, alongside Bengal gram and tofu, as a good source of protein.

For underweight or "hardgainer" lifters, paneer's high calories are actually useful. Two paneer parathas with a bowl of curd give 25g protein and 620 calories for about ₹75. Our guide on building muscle as a skinny guy covers the rest of the calorie side.

The limit: 100g of paneer is only 18g protein, while a widely cited review suggests at least 25 to 30g per meal. Pair paneer with curd, dal or soya. Our protein per day guide shows how much you need for your body weight.

Is paneer good for weight loss?

With portion control, yes. Fat loss comes down to a calorie deficit, and higher protein makes that easier. The 2015 review by Leidy and colleagues found that higher-protein, calorie-restricted diets led to more fat loss and better lean mass preservation than lower-protein ones, along with a modest increase in fullness.

Dairy specifically has some support too. A 2012 meta-analysis of randomised trials found that when dairy was added to an energy-restricted weight-loss diet, people lost about 1.3kg more weight and 1.1kg more fat than on the usual diet. When there was no calorie restriction, adding dairy made no significant difference. Paneer can help a diet, but it cannot replace the deficit.

How much paneer should you eat per day?

There is no official daily limit for paneer, so treat these as practical coaching guidance, not medical rules:

Rotate paneer with eggs, curd, dal, chana, soya and tofu. If you have kidney disease, high cholesterol or lactose intolerance, check with your doctor about how much dairy suits you.

Which paneer dishes are best? Ranked by protein per 100 calories

Same paneer, very different results depending on the dish. Here is every paneer item in our database, ranked by how much protein you get per 100 calories:

  1. Paneer (raw), 100g: 18g protein, 260 cal. 6.9g per 100 cal, 3.6g per ₹10.
  2. Paneer bhurji, 150g: 20g protein, 300 cal. 6.7g per 100 cal, 3.3g per ₹10.
  3. Paneer tikka, 6 pieces: 18g protein, 280 cal. 6.4g per 100 cal, 2.6g per ₹10.
  4. Palak paneer, 1 bowl: 16g protein, 280 cal. 5.7g per 100 cal, 2.7g per ₹10.
  5. Kadai paneer, 1 bowl: 16g protein, 320 cal. 5.0g per 100 cal, 2.7g per ₹10.
  6. Matar paneer, 1 bowl: 14g protein, 300 cal. 4.7g per 100 cal, 2.8g per ₹10.
  7. Paneer paratha, 1 paratha: 10g protein, 260 cal. 3.8g per 100 cal, 3.3g per ₹10.

Dry dishes keep paneer's protein density; gravies and parathas dilute it with oil and carbs. For fat loss, pick from the top three.

Paneer vs tofu vs soya vs eggs: which is better?

To match one cup of soya's 26g protein from paneer alone, you would need about 145g of paneer, which costs around ₹72 and brings about 375 calories. Paneer is a great protein to enjoy, not the cheapest one to build a diet on.

A smart middle path: mix them. 50g paneer with 1 cup of cooked soya in a bhurji gives 35g protein and 300 calories for about ₹38 (before cooking oil), compared with 20g protein for the same calories from a plain paneer bhurji. Is paneer healthy?

For most healthy people, yes, as part of a varied diet. Two cautions.

Saturated fat. Milk and milk products contain saturated fat. ICMR-NIN's 2024 guidelines note that high saturated fat intake raises calorie intake and the risk of heart disease and stroke, and recommend grilling, sautéing, steaming or baking over frying. So a pan-roasted tikka is a better everyday choice than paneer pakoras. If your cholesterol is high, check with your doctor about how much full-fat dairy fits.

Fake or "analogue" paneer. Some products look like paneer but are cheese analogues. They can be sold under their correct name, "cheese analogue", but in April 2026 FSSAI's West Region office issued a public notice stating that any cheese analogue sold as "paneer" is a grave violation of the law. The notice also directs restaurants to clearly disclose cheese analogue use on menus or display boards. Read the label when buying, and ask when eating out.

When is the best time to eat paneer?

Any time that helps you hit your daily protein; total intake matters far more than timing. One interesting finding is on bedtime protein. In a 2012 study, 40g of casein protein taken 30 minutes before sleep was digested and absorbed overnight and improved whole-body protein balance after an evening workout. A 2015 follow-up trial in 44 young men found that a 27.5g protein drink every night before sleep, over 12 weeks of training, led to greater strength and muscle size gains than a placebo.

Paneer is not casein powder, and 100g gives 18g protein, less than those studies used. But if your dinner is light on protein, a portion of paneer bhurji or a bowl of curd later in the evening is a sensible, food-first way to top up. For morning ideas, see our high-protein Indian breakfast guide.

Common paneer mistakes

  1. Counting paneer as "lean protein". It is roughly two-thirds fat by calories.
  2. Eyeballing portions. Weigh 100g once so you know what it looks like.
  3. Ordering gravy every time. Choose tikka or dry bhurji more often.
  4. Making paneer your only protein. Our list of protein without whey has plenty of alternatives.
  5. Ignoring the label. Check that what you buy is paneer, not an analogue.
